Audacity (free and on Mac) can open .m4a files and export them as .mp3, .wav, etc.

Get Audacity from here:
http://www.audacityteam.org

You will need LAME for MP3 - see this link:
https://manual.audacityteam.org/man/installing_and_updating_audacity_on_mac_os_x.html#maclame

Try iTunes>Preferences>General>Import Settings and set it to mp3. Then select the file, go iTunes>File Menu>Convert and the option to convert to mp3 should be there.

I used the iTunes method and its still about 30 MB and I was hoping to get it down to something more manageable to send by email. So will try audacity and see it I can reduce the file size in that.
Regards

Was that using the lowest bit rate, 128?

What format are you converting it to? And how long is it - and is it stereo or mono? What kind of quality do you need (poor, reasonable, pretty sharp or excellent?) Is it voice or music?

Sending a large file like that by email is not the best way for anything other than very small files or pictures, you could use one of the free file transfer services and upload it to that, and then email the recipient with the link to download it. And then you may not need to compress it too much, or indeed at all.

Email is not the way to send large files. It was never designed for that, it was designed for text and then later modified to allow small attachments. Big attachments are not the right thing for email.

Here are a couple of services which are free for files up to 2 GB in size. There are others similar to this, yours for the looking.

And if it's spoken word (mono) you could go even lower than that.
